WARMUP

Buy in: 100 double unders

3 rounds; not for time.

  • 20 Hollow rocks
  • 10 sec L-sit holds (hanging off pull up bar)
  • 5 Strict handstand push ups (down to a 10kg plate)

Cash out: 100 double unders

L-sit holds are slowly getting stronger. And so are the handstand push ups! After the last set of dubs, managed to get 3 or so reps down to a 5kg plate. Then tried a couple of times down to the ground.. No bueno.

* * * * *

STRENGTH

Clean and jerks

  • 2 x 50 kg
  • 2 x 60
  • 2 x 70
  • 1 x 75 - Miss
  • 1 x 75 - Miss

Dumb.. 75 is usually in the bank, but today I just couldn’t lock it out above my head.

Maybe it’s ‘cos I’ve been smashing my shoulders lately? Time for a rest day tomorrow.

* * * * *

WOD

3 rounds for time.

  • 400m run
  • 10 Chest to bar pull ups
  • 7 Clean & jerks (60kg)

*20 min time cap

COMPLETED: 15.15 mins RX

Did this one on my lonesome tonight, was bloody hard.

The first 400m run felt great, the last two were tough.

Chest to bar pull ups were mean - actually did 3 sets of 10 unbroken reps which is huge for me. I can still remember the time when I struggled to even get one legit rep. Thank you hollow rocks!!!!!!!!

The hardest part of the wod were definitely the clean and jerks - couldn’t touch’n’go any of the reps and they were all power cleaned and push jerked to get them over and done with faster.

Well good thing you knew when to stop or you could have been out for a lot longer! ;-)

Thanks mate! Yeah I’m learning when to put the brakes on, even though that can be hard to do sometimes lol.

60 hspu in one workout!? this shit should be scaled down on reps for most people anyway. sorry to hear that your shoulder got hurt. take good care of it. incidentally, I also hurt mine yesterday :/

Haha I might’ve been a bit too gung-ho getting myself into a wod with 60 hspus aye! And damn our niggly shoulders! All the best with your shoulder rehab mate, hope it’s not serious.

How do you find time (and energy) for morning and afternoon WODS?

On my days off work I’m able to get into the box twice :) Energy-wise, I enjoy training so much, I just pull it out of the bag most times.

On my rest days, I don’t do any sort of activity though, so I’m usually raring to go at training when I get back into it!

TUESDAY 21/05/13

STRENGTH

Squats

  • 5 x 60 kg
  • 5 x 70
  • 5 x 80
  • 5 x 90
  • 5 x 95
  • 10 x 80

Man I’d forgotten how much I love squatting.

The 90’s and 95’s felt really good - I was tempted to put 100 on today and go for max reps, but thought I’d save it for later in the week and maybe try for a PR then.

* * * * *

WOD

For time.

  • 50 Double unders
  • 30 Handstand push ups
  • 20 Toes to bar
  • 50 Double unders
  • 20 Handstand push ups
  • 15 Toes to bar
  • 50 Double unders
  • 10 Handstand push ups
  • 10 Toes to bar

*20 min time cap.

COMPLETED: DNF

So effing annoyed with this one!

I got up to the third rep of hspu’s in the lot of 20, and felt my left shoulder tweak and a sharp pain shoot through my arm. Stopped straight away (had 8.30mins left to go in the time cap) and called it quits just in case.

Stretching afterwards, it didn’t feel so bad.. So the relief was huge. But still, I hate not finishing wods, so was still peed off.

Toes to bar were really good - all were kipped. It seems the core work I’ve been doing with my warm ups is starting to pay off! Double unders were fine too.

MONDAY 20/05/13

WARMUP

Buy in: 100 double unders

3 rounds; not for time.

  • 20 Hollow rocks
  • 5 x 10 sec ring L-holds
  • 5 Deficit handstand push ups

Cash out: 100 double unders

* * * * *

MORNING WOD

12 min AMRAP.

  • 1 Deficit Handstand push up
  • 5 Clean and jerks (40kg)
  • 10 Burpees

COMPLETED: 4 rounds RX

Aim was for 5 rounds, so I was disappointed after this one.

I spent 2 minutes trying to get one measley deficit hspu to begin the 5th round! So frustrating, especially as they seemed to come easy in the warmup.

Clean and jerks were fine though, same for the burpees.

* * * * *

ARVO WOD

For time.

  • 60 Burpees
  • 50 KB American swings (24kg)
  • 40 Wall balls (6kg)
  • 30 Hang cleans (60kg)
  • 20 Pull ups
  • 10 Box jumps (24”)

*25 min time cap.

COMPLETED: 23.40 mins RX

Managed to sneak in under the time cap with this one!

The hardest transition was probably going from the burpees to the KB swings, ‘cos my arms were so fatigued.

Wallballs were ok, I just broke the reps up into 4 sets of 10 to conserve a bit of energy.

Hang cleans were really difficult.. Could only do 1-2 reps at a time. Just tried not to rest for too long in between sets.

The pull ups and box jumps were sweet.

SATURDAY 18/05/13

So about a month ago, I registered for a fundraiser/crossfit competition celebrating the 1st birthday of Zealous Crossfit.. A box in Avondale, West Auckland.

I changed up my training 3-4 months ago, so I wanted to put it to the test and thought this would be a great opportunity. I didn’t tell many people about it either, just thought I’d front up on the day and do my best.

image

Well it was today, and it was awesome!

The day began early with the athlete’s briefing at 6.45am, then the first lot of wods followed shortly after.

Was a big turnout too - 3 heats of scaled females, 3 of scaled males, 1 of rx’d females and 3 of rx’d males.

So for this comp, I entered in the rx category alongside 9 other girls.

* * * * *

WOD #1

7 min AMRAP.

  • 3 Clusters (35kg)
  • 3 Body blasters (1 rep = burpee/pull up/toes to bar)
  • 6 Clusters
  • 6 Body blasters
  • 9 Clusters
  • 9 Body blasters

… Increasing reps by 3 every round until the time cap.

Score = Total reps

COMPLETED: 41 reps

When time was called, I was 5 reps into the round of 12.

I could barely move my legs after this one! What got me was definitely the body blasters - fitness was a big issue. The 35kg clusters felt like 60 by the time I had to do 9 of them. Thank goodness the wod was only 7 minutes long lol.

image

* * * * *

WOD #2

8 min AMRAP.

  • 150m Sprint
  • 10 Snatches (30kg)

Score = Total snatches

COMPLETED: 50 reps

“Sprint” ..lol.

I did a similar wod to this last week with heavier snatches, so the weight wasn’t a problem.. What was a problem was the running, and being totally out of breath and exhausted by the time I got back to start snatching. Not good.

What did help me though, was that I managed to do 10 unbroken snatches for 4 out of 5 rounds. In the round where I broke up the set, it was because the bar was slipping out of my hands. Pissed off.

WOD #3

For time.

  • 30 Box jumps (24”)
  • 10 Handstand push ups
  • 20 Alternating stone pick ups (30kg)
  • 10 Ring dips
  • 30 Box jumps (24”)
  • 20 Alternating stone pick ups + squat (30kg)

12 min time cap.

COMPLETED: 11.09 mins

This one definitely emptied the tank.

I had no illusions that this wouldn’t be difficult, especially with the strength stuff coming after a lot of cardio work like the box jumps, hspu’s and ring dips.. But the goal was just to finish under the time cap.

Thank goodness I’d been practising recycling 24” box jumps in recent months ‘cos they really helped me cut lots of time.

The hspu’s were with an abmat, so there were no issues today, all reps were unbroken and took about 10 seconds! Which is bloody hilarious because I’d been dreading them the MOST leading up to the comp.

Ring dips were awesome - the kipping finally worked today (and what a day to work lol) and I managed to string together 6, then finished the last four in 2/2.

Stone pick ups were difficult, particularly as I’m pretty sure my form was shit :/ With the stone pick ups + squat, it became about fitness again, and I was exhausted.

Hearing the judge next to me tell her competitor that she only has two more reps to go, when I still had fecking 15 more to do is a bit demoralising lol, but you just gotta learn to block it out and focus.

When I finally got that last rep, I collapsed, totally spent.

* * * * *

WRAP UP

So all in all, was a fantastic day. Was a well run comp, and heats ticked over like clockwork. I had the same judge throughout all my heats too and she was fantastic.

I officially placed 4th which I’m rapt about, and met some pretty amazing people too.

Big thanks go to my rock Sam for putting up with my nerves and always saying the right thing to put me at ease.. And Shan and Dru for coming out to support. In a sea of people, it’s really comforting to hear voices you know and see familiar faces. Shot guys.

So I achieved my goals of finishing all three wods, and definitely have a clearer idea of what I need to work on with my training, so it’s back to the drawing board with my programming (and nutrition..ugh).

Back to the grind tomorrow.. Let’s go!

THURSDAY 16/05/13

WOD #1

6 rounds.

  • 400m run
  • 1 min rest

COMPLETED: 14.32 mins

These felt good. Forgot to record my individual 400 times, but I think the fastest may have been the first or second interval.

* * * * *

WOD #2

20 min AMRAP.

  • 2 Alternating ground to shoulder atlas stone pickup + stone squat (45kg)
  • 5 Handstand push ups
  • 5 Ring dips

COMPLETED: 6 rounds + 3 reps RX

My arms/shoulders are toast.

I actually enjoyed the stone pickups. Squatting with it seemed awkward at first, but once I got my balance sussed with it, it was fine.

Handstand push ups are my nemesis. I struggled with them today, and I think they took the longest :/ In practising beforehand, I managed to do 3-4 reps strict with one abmat. Progress!

Ring dips were ok, but there’s still heaps of work to do for them. The kipping for them is slowly coming along.

WEDNESDAY 15/05/13

WARMUP

3 rounds of Cindy; not for time.

  • 5 Pull ups
  • 10 Push ups
  • 15 air squats

* * * * *

STRENGTH

Strict press

  • 3 x 30 kg
  • 3 x 40
  • 1 x 50
  • 1 x 50
  • 1 x 50
  • 1 x 52.5 - Miss. Damnit.

These were pretty good, though was having issues with my left shoulder again, especially with lock out. So annoying.

* * * * *

WOD - D.T hero wod

5 rounds for time.

  • 12 Deadlifts (70/50kg)
  • 9 Hang cleans
  • 6 Push jerks

*20 minute time cap.

COMPLETED: 11.59 mins RX

Did this one with Lagi tonight.. Was awesome!

Deadlifts - the easiest of the three movements. Found that my grip tended to give way before strength.

Hang cleans - in contrast, these were the hardest. I did the first round unbroken, the rest of them were broken into mostly sets of 4/5 or 4/3/2.

Push jerks - These were sweet, I think I managed to do two rounds unbroken.

8:53 PM

TUESDAY 14/05/13

WARMUP

Buy in: 100 double unders

3 rounds; not for time.

  • 10 Med ball v-ups
  • 10 Hollow rocks
  • 5 x 3sec L sit holds

Cash out: 100 double unders

* * * * *

STRENGTH

Squat cleans

  • 3 x 50 kg
  • 3 x 60
  • 3 x 70
  • 4 x 80

Sweet. Happy that 80 is feeling pretty good.

* * * * *

WOD

5 rounds for time.

  • 10 Power snatches (40kg)
  • 200m run
  • 1 min rest

COMPLETED: 14.18 mins RX

Did this one with Shan.. It was so bloody hard. Took me a round or so to get a rhythm going.

Haven’t done power snatches in aaages, they’re so taxing on everything. Most rounds of them were broken down into smaller manageable sets, but I did pull one out of the bag and did a round unbroken.

The runs were ok, the last 200m run was probably the fastest.

MONDAY 13/05/13

MORNING

Back squats

  • 5 x 60 kg
  • 5 x 70
  • 5 x 80

* * * * *

WOD

15-12-9 for time.

  • Deadlifts (70kg)
  • Handstand push ups

COMPLETED: 10.32 mins RX

* * * * *

ARVO

Split jerks

  • 3 x 50 kg
  • 3 x 60
  • 3 x 70

* * * * *

WOD

EMOM for 10 mins.

  • 5 ring dips

COMPLETED: 4 full rounds RX

Could only do 4 mins worth with 5 reps, and for the final 6 minutes, did 3 reps.

But wow it’s been a while since I’ve done ring dips! And you could tell. Shocking man. Our owner came and gave me advice about keeping everything tight which helped quite a bit ‘cos I was all over the place.

Yet something else to add to the list of things I need to work on…

9:07 PM

SATURDAY 11/05/13

WOD - “Six Shooter”

3 rounds for time.

  • 6 Cleans
  • 6 Push ups
  • 6 KB American swings (32/24kg)
  • 6 Thrusters
  • 6 Pull ups
  • 6 Burpees

COMPLETED: 7.59 mins

Nice short wod!

Cleans - 40kgs. Ended up doing power cleans ‘cos I can’t follow instructions for shit. I was so in the zone I didn’t even realise that everyone else was doing squat cleans lol. Happy with the power cleans though, they felt really light.

It’s a shame I didn’t do this one RX’d ‘cos the last time I did this wod was back in October 2011 and I scaled it. Took me 11.41mins to finish too. Would’ve been good to compare the two times.. Compare apples with apples.

Push ups  and burpees were good, all unbroken.

Thrusters - 40kgs. Stoked, all were unbroken yay!

Pull ups - Bit disappointed with these. The first round was unbroken, the following were broken into 3/3 ‘cos my grip was shit from the slippery bar. I need to buy some chalk.

THURSDAY 09/05/13

WARMUP

Buy in: 100 double unders

2 rounds; not for time.

  • 10 Med ball v-ups (6kg)
  • 15 Hollow rocks
  • 5 x 3sec L-sit holds (hanging off bar)

* * * * *

WOD

4 rounds for time (16 min time cap)

  • 10 Chest to bar pull ups
  • 10 Power snatches (30kg)
  • 400m run

COMPLETED: DNF

Damn you time cap.

I ran out of time halfway through the last 400m run. Looking back, there were a few rest periods that could’ve been cut short but I dawdled too long. Hindsight sure is 20/20.

Chest to bar pull ups have improved. The most I strung together was 8 reps today - only fell off ‘cos my grip was kept slipping. Damnit. Otherwise, pretty chuffed with the progress on these.

Power snatches were ok - haven’t done these in a while. And the 400m runs were painful, but just kept pushing as hard as I could.

 NOTJUSTSTRONGFORAGIRL SAID: WHAT’S A CLUSTER?

It’s pretty much a thruster, but every rep has to start with a clean off the ground. Here’s a vid of it :)

10:40 PM

WEDNESDAY 08/05/13

WARMUP

Buy in: 100 double unders

3 rounds; not for time.

  • 10 Med ball v-ups (6kg)
  • 20 Hollow rocks
  • 5 x 3sec L-sit holds (hanging off bar)

My L-sit holds are so pitiful its funny.

Worked a bit on muscle ups too - but the ripped skin made the false grip too painful. Patience, grasshopper.

* * * * *

WOD

12 min AMRAP.

  • 5 Clusters (50kg)
  • 7 Bar hop burpees
  • 9 Chest to bar pull ups

COMPLETED: 4 rounds + 10 reps RX

Since I love clusters so much (har har harrr), thought I’d do them again today, but slightly heavier.

They actually felt better today, just focused on being explosive out of the hole in the squat.

Bar hop burpees were a bitch.

Chest to bar pull ups were good today too - the most I managed to string together was 6 reps.
